Your lifestyle pulls the trigger)1,2 หากเราอยากจะสุขภาพดี และมีอายุที่ยืนยาว (healthy lifespan) การปฏิบัติตัวในแต่ละวันส�าคัญเป็นอย่างยิ่ง (your lifestyle choices are important.) 1. รับประทานอาหารต้านชรา (Eat healthy) พบว่าการรับประทานถั่ว สาหร่ายทะเล ผลไม้ และกาแฟ สัมพันธ์กับความยาวของเทโลเมียร์ ตรงกันข้ามกับการรับประทานแอลกอฮอล์ เนื้อแดง เนื้อแปรรูป ส่งผลให้เทโลเมียร์สั้นลง และที่ชัดเจน ที่สุดคือเครื่องดื่มที่มีน�้าตาล (sugary drink) มีผล มากที่สุดต่อเทโลเมียร์ น�้าผลไม้ไม่ได้มีผลเสียมากนัก แต่ก็ควรบริโภคแต่พอดี เห็นได้ว่าอาหารที่ไม่ดีต่อ และยังพบว่าสารบ่งชี้การอักเสบ CRP, IL-6, TNF alpha, และ nitrotyrosine อยู่ในระดับที่ต�่ากว่า แนวทางอาหารเช่นนี้ ท�าให้เราได้รับสารอาหาร ที่ครบถ้วน ทั้งวิตามิน เกลือแร่ พฤกษเคมี และสาร ต้านอนุมูลอิสระที่หลากหลาย ที่มีฤทธิ์ต้านการ อักเสบ สารอาหารมีผลอย่างมากต่อเทโลเมียร์ งานวิจัยแสดงให้เห็นความสัมพันธ์เชิงบวกต่อสาร ต้านอนุมูลอิสระ5 อาหารกากใยสูง เช่น เมล็ดแฟล็ก (Flaxseed) มีผลช่วยให้เทโลเมียร์ยาวขึ้น6 และ พบว่าผู้ที่รับประทานวิตามินรวม โดยเฉพาะวิตามินซี และวิตามินเอ ตรวจพบเทโลเมียร์ยาวกว่าผู้ที่ไม่ได้ รับประทาน7 ตัวอื่นๆ เช่นโฟเลท (folate) ลูทีน (lutein) ซีแซนทีน (xeaxanthin) นอกจากนี้ยังมี วิตามินและแร่ธาตุ ที่ส่งผลดีต่อความยาว ความสมดุล ของเทโลเมียร์และช่วยยับยั้งการตายของเซลล์ได้ เช่น วิตามินบี วิตามินดี แมกนีเซียม และเรสเวอรา- ทรอล (Resveratrol)8,9,10,29,30 นอกจากนี้ยังมี การศึกษาพบว่าเทโลเมียร์ที่สั้นลงมีความสัมพันธ์ กับการขาดสังกะสี11 ในส่วนของการทดลองเกี่ยวกับกรดไขมันจ�าเป็น พบว่าคนที่มีระดับกรดไขมันโอเมก้า 3 (EPA และ DHA) ต�่า มีอัตราการสั้นลงของทีโรเมียร์สูงกว่า ปกติ12 จากการทดลอง การรับประทานน�้ามันปลา ขนาด 2.5 กรัม เป็นเวลา 4 เดือน ช่วยให้เทโลเมียร์ ยาวขึ้น 43 คู่เบส13 ในทางกลับกัน พบว่าการรับประทาน กรดไลโนเลอิก (Linoleic acid) ซึ่งอยู่ในกลุ่มกรดไขมัน โอเมก้า 6 พบมากในน�้ามันพืช ส่งผลให้เทโลเมียร์ สั้นลงเร็วขึ้น14 อีกแนวทางที่น่าสนใจคือการจ�ากัด อาหาร พบว่าการควบคุมปริมาณอาหาร (caloric restriction) มีผลช่วยเพิ่มการท�างานของเอนไซม์ เทโลเมอเรส (telomerase activity) ซึ่งช่วยลด การหดสั้นลงของเทโลเมีย15 การรับประทานอาหาร ไม่มากเกินไปอาจจะเป็นอีกทางหนึ่งที่ช่วยชะลอ ความเสื่อมของร่างกายได้ ตอน 2 / กากใยสูง อุดมด้วยวิตามิน และสารต้านอนุมูลอิสระ มีแนวโน้มส่งผลดีต่อเทโลเมียร์ และการบริโภค อาหารแปรรูป เนื้อแดง อาหารหวาน แป้งขัดสี ไขมันอิ่มตัว ไขมันโอเมก้า 6 มีผลกระทบโดยตรง ท�าให้เทโลเมียร์สั้นลง 2. ออกก�าลังวันละนิด เพื่อความอ่อนวัย (Stay active) การออกก�าลังกายอย่างสม�่าเสมอ มีผลดีต่อสุขภาพ ในหลายด้าน ไม่ว่าจะเป็นด้านความแข็งแรงของ กล้ามเนื้อ กระดูก เสริมสร้างสุขภาพหลอดเลือด และหัวใจ ลดความดันโลหิต เพิ่มคอเรสเตอรอลดี ช่วยในการควบคุมน�้าหนัก ลดความเสี่ยงโรคสมอง เสื่อม เบาหวาน และมะเร็งบางชนิด เช่น มะเร็ง เต้านม มะเร็งล�าไส้ใหญ่ ช่วยเรื่องการนอน และ ที่ส�าคัญยังช่วยให้อารมณ์ดีขึ้น งานวิจัยพบว่าการ ออกก�าลังกายสามารถช่วยให้อาการซึมเศร้าดีขึ้นได้16 ซึ่งเป็นผลโดยตรงมาจากสารเคมีที่เกิดขึ้นขณะ ออกก�าลังกาย ในปัจจุบัน ความเครียดเป็นปัญหาใหญ่ ที่ส�าคัญต่อชีวิตคนเมือง และช่วยลดความเสื่อมของเซลล์ 3. การนอน เพื่อการฟื้นฟู (Get enough sleep) การนอนเป็นสิ่งส�าคัญต่อสุขภาพที่หลายๆ คนมัก จะละเลย ลองคิดถึงช่วงที่เรานอนไม่พอ เราอาจ รู้สึกอ่อนเพลีย หงุดหงิดง่าย ขาดสมาธิ ซึ่งปัจจุบัน เราก็มักจะแก้ปัญหาปลายเหตุโดยการดื่มชากาแฟ แม้ในระยะสั้นการอดนอนไม่ได้ส่งผลเสียอย่างเห็น ได้ชัด แต่ก็มีผลกระทบต่อร่างกาย ส่งผลต่อระดับ ฮอร์โมนความเครียด ระดับน�้าตาล ฮอร์โมนอื่นๆ Both bacteria microbiota (also known as Bifidobacteria, Lactobacillus) and fungi (also known as Saccharomyces) have been found to have important protective microbiota. / ISSUE_26 35 รู้หรือไม่ว่าในร่างกายของเรานั้น เเท้จริงเเล้ว เราไม่ได้อยู่คนเดียว เเต่ยังมีสิ่งมีชีวิตชนิดอื่นกว่า 1,000 ล้านตัว อาศัยร่วมอยู่ด้วยกับร่างกายของเรา อันได้เเก่เหล่าจุลินทรีย์ทั้งหลายไม่ว่าจะเป็นกลุ่ม เเบคทีเรีย เชื้อรา สิ่งมีชีวิต เซลล์เดียวกลุ่ม โพรทิสต์ เเละอาร์เคียแบคทีเรีย ซึ่งจุลชีพเหล่านี้ ไม่สามารถมองไม่เห็นด้วยตาเปล่า เเต่พบอาศัยอยู่ ในระบบล�าไส้ของเราตั้งเเต่ในช่องปากเป็นต้น ไปเเละพบมากสุดในส่วนของล�าไส้ใหญ่ จากหลายๆ การศึกษาในช่วงมากกว่า 40 ปี ที่ผ่านมา พบว่าการเปลี่ยนเเปลงของสายพันธุ์เเละ ปริมาณที่เพิ่มเเละลดลงของจุลินทรีย์ในล�าไส้ใหญ่ นั้นมีอิทธิพลต่อสุขภาพของเราในหลายๆ โรค ได้เเก่ โรคหัวใจ โรคหลอดเลือดสมอง โรคล�าไส้ เเปรปรวน โรคเบาหวาน โรคอ้วน โรคตับ โรคความเสื่อมของระบบประสาทสมอง หรือ เเม้เเต่โรคมะเร็ง ซึ่งไม่น่าเชื่อว่าจุลินทรีย์ตัวเล็กๆ เหล่านี้ท�าอะไรกับร่างกายของมนุษย์เราได้ขนาดนั้น! หากเรามีจุลินทรีย์ดีปริมาณมากพบว่าจะช่วยป้องกัน การเกิดโรคดังกล่าว เเต่ทางตรงกันข้ามหากเรามี จุลินทรีย์ที่ดีน้อย ก็จะท�าให้จุลินทรีย์ที่ไม่ดี เพิ่มจ�านวนได้มากขึ้นเเละมีอิทธิพลเพิ่มปัญหา สุขภาพต่างๆ ตามมาได้ง่ายขึ้น จุลินทรีย์ตัวดีมีความส�าคัญในการสร้างกรดไขมัน กิ่งสั้น ซึ่งเรียกว่า SCFAs หรือ short-chain fatty วันนี้...คุณดูเเลจุลินทรีย์ในร่างกายคุณหรือยัง acids ซึ่งมีความส�าคัญต่อการท�าให้เซลล์เยื่อบุ ทางเดินอาหารแข็งแรง เปรียบเสมือนก�าแพง ป้องกันไม่ให้เชื้อโรคเข้าไปในร่างกายได้ง่าย และช่วยให้เซลล์ภูมิคุ้มกันในผนังทางเดินอาหาร ท�างานปกติ เปรียบเสมือนทหารป้องกันอีกชั้นหนึ่ง นอกจากนั้นยังพบว่าลดการเจริญเติบโตเเบ่งตัว ของเซลล์มะเร็ง ช่วยควบคุมระบบการเผาผลาญ สารอาหารเเละมีผลต่อการควบคุมระดับน�้าตาล เเล้วเราจะท�าอย่างไรให้เรามีจุลินทรีย์ตัวดี เพิ่มขึ้นมากพอได้ มีปัจจัยมากมายที่ส่งผลต่อ การมีจุลชีพที่ดีหรือไม่ดี เริ่มตั้งแต่ในครรภ์มารดา การคลอด ความเครียด การออกก�าลังกาย ยาที่รับประทานประจ�า ระบบการขับถ่ายอุจจาระ เป็นต้น เเละอาหารเป็นอีกปัจจัยหนึ่งที่พบว่า มีผลอย่างมากต่อจุลชีพเหล่านี้ อาหารที่มีไขมันอิ่มตัวสูง โปรตีนจากเนื้อสัตว์ โดยเฉพาะเนื้อแดง เช่น เนื้อวัว เนื้อหมู อาหาร หรือเครื่องดื่มที่มีน�้าตาลมาก เช่น fastfood แฮมเบอร์เกอร์ พิซซ่า น�้าหวาน น�้าอัดลมต่างๆ พวกนี้ส่งผลให้จุลินทรีย์มีความหลากหลายน้อยลง ลดจุลชีพกลุ่มดี เพิ่มจุลินทรีย์ที่ไม่ดี ลดการสร้าง สารที่ดี (SCFA) ในทางกลับกันพบว่าผักผลไม้ที่หลากหลายสี กลุ่มไขมันไม่อิ่มตัวทั้ง monounsaturated fat (MUFA) และ polyunsaturated fat (PUFA) ซึ่งมักเป็นน�้ามันจากพืช เช่น น�้ามันมะกอก โปรตีน Interestingly, numerous studies have reported changes in gut microbiota during stages of cardiovascular disease, diabetes, obesity, liver disease, inflammatory bowel disease, neuropsychiatric disease and even cancer. It is impertinent to note that research comparing diseased and healthy subjects have led to some erroneous claims that bacterium is causally linked with the onset of a disease. Environmental factors that influence on gut microbiota begin since pregnancy stage, mode of delivery also affects on baby's gut microbiota. Factors that typically influence the composition of microbiota are stress, exercise, drug treatments, intestinal motility, stool frequency and consistency. Recent research has found that the Mediterranean diet may optimise gut microbiota diversity and increase SCFAs production, which will lead to a reduction of the risk of many diseases. The Mediterranean diet is characterised as being low in saturated fats, high in monounsaturated fats (MUFA) and polyunsaturated fats, high in fibre from various vegetables, fruits and grains, low in sugar and salt, and with good-quality protein sourced from white meat, fish and plants. Taking probiotics as a supplement in capsule form is another option, especially for those who are challenged by implementing the recommended diet regime. Bend your left elbow and move your left arm up your back, and try to get both hands to touch and you feel a stretch. Hold for 30 seconds and do the same on the other side. 1. ACROSS THE BODY Stand tall with your head looking to the right. Grab your right elbow with your left hand and pull it across your body in front, until you feel a stretch. Hold for 30 seconds, and repeat on the opposite side. 5. SIT AND TWIST Sit in a chair with your back straight and your knees together. Twist your torso to the right, place your left hand next to your right thigh and look straight in the direction of your right shoulder. Hold this position, breathing deeply, for 30 seconds and then do the same on the opposite side. 4. EXPAND THE CHEST Stand up tall while holding a towel behind your back with both hands. Push your arms out backwards, lift your chin up and expand your chest. Stay put for 30 seconds, and repeat 3-5 times. 3. PULLING THE WEIGHT Stand facing straight to the front, place the back of your left hand on your lower back and your right hand on the left side of your head.
